There is a specific moment I hear about in almost every intake conversation with an HR director. A manager who used to make calls quickly now circles the same decision for days. A team lead who used to absorb bad news calmly now reacts to a minor setback like it’s a crisis. Nobody on the team is technically failing. Deadlines are met. Meetings happen. But something has shifted, and most leaders describe it the same way: everyone seems a bit shorter-fused, a bit slower to think clearly, a bit less like themselves.
What’s usually happening is not a motivation problem or a skills gap. It’s biochemistry, and most of it is fixable faster than people assume.
What’s actually going on in the brain
Your stress response runs through the HPA axis: the hypothalamus, pituitary gland, and adrenal glands. A short burst of cortisol is useful. It sharpens focus, mobilises energy, and helps you respond to a real deadline. The system was built for activation, response, recovery. The problem in most workplaces isn’t the activation. It’s the missing recovery.
When cortisol stays elevated for weeks instead of spiking and dropping, it starts to interfere with the prefrontal cortex, the part of the brain responsible for planning, weighing options, and controlling impulses. At the same time, chronic cortisol exposure makes the amygdala, the brain’s threat-detection centre, more reactive. The result is a brain that’s quicker to perceive threat and slower to reason its way out of it. Neuroscientist Amy Arnsten’s research on stress and prefrontal function shows this shift repeatedly: under sustained stress, the brain trades deliberate, flexible thinking for fast, reflexive, habitual responses.
The good news is that this system responds directly to food, sleep, and movement. These aren’t soft interventions. They’re the levers that determine how much cortisol is circulating and how well the prefrontal cortex can do its job.
Food: stabilising the fuel supply
Blood sugar regulation runs through the same circuitry as your stress response. A glucose spike followed by a crash, the classic pattern after a pastry and coffee breakfast, is read by the body as a mild threat and triggers additional cortisol on top of whatever the workload is already generating. That 3pm crash people blame on a “long day” is often a blood sugar problem wearing a productivity costume.
Three shifts make a measurable difference. Start the day with protein and fibre instead of fast carbohydrates, which flattens the glucose curve for hours. Cap caffeine intake before 10am and avoid it after 2pm, since caffeine has a half-life of five to six hours and keeps cortisol elevated well into the evening, interfering with the sleep that’s supposed to bring cortisol back down. And build in magnesium and omega-3 sources (leafy greens, nuts, fatty fish) which support HPA axis regulation and are commonly depleted under chronic stress.
Sleep: where the reset actually happens
Sleep is when cortisol is supposed to complete its natural decline. Even one night of short sleep raises next-day cortisol reactivity and measurably impairs prefrontal function, meaning the same workload the next day gets processed by a brain that’s already running on a worse baseline. This compounds fast in a busy quarter.
The highest-leverage habit here isn’t more sleep, it’s more consistent sleep. Going to bed and waking at roughly the same time, weekends included, regulates the circadian rhythm that governs cortisol’s daily curve far more than an extra hour on Saturday does. Morning daylight exposure within the first hour of waking also helps anchor that rhythm and has a direct, measurable effect on evening melatonin release.
Movement: burning off what the day builds up
Exercise metabolises circulating cortisol and stimulates BDNF, a protein that supports the same prefrontal regions that chronic stress erodes. It doesn’t need to be intense. A brisk twenty-minute walk, ideally outside and away from a screen, does more for next-hour decision quality than pushing through another back-to-back meeting on caffeine.
Practical wins for individuals
Protein-forward breakfast, caffeine start after breakfast and cutoff by early afternoon, a fixed wake time seven days a week, ten minutes of morning daylight, and one walk during the workday. None of these require a lifestyle overhaul. They require picking two and doing them consistently for three weeks, which is roughly how long it takes for a new circadian and blood sugar pattern to stabilise.
Practical wins for leadership and HR
This is where most of the impact actually gets unlocked, because individuals rarely fix this alone inside a calendar that fights them. Protect a real lunch break instead of normalising meetings through it. Stop scheduling back-to-back meetings with zero buffer, since that buffer is often the only walk someone gets. Rethink what’s in the office kitchen: sugar-heavy snacks accelerate the glucose rollercoaster you’re trying to prevent. And be deliberate about after-hours messaging, because a Slack notification at 9pm keeps cortisol elevated at exactly the time it should be declining.
